1 mile warm up

100m run with equal recovery (100m)

200m run with equal recovery

300m run with equal recovery

400m run with equal recovery

then back down starting at 400m run with equal recovery

Then back up starting at 100m run with equal recovery

Then back down until time to meet back at shovel flag
